An alarm for early shifts: 4am and 5am wake-ups
By WakeOps ·
Waking reliably for an early shift starts the evening before: work back from the time you must leave to a bedtime that still allows about seven hours of sleep, then use an alarm you cannot dismiss on reflex, plus a backup for any shift you cannot miss. An alarm can make you get up; it cannot replace sleep you never got.
Work back from the shift
Start with the time you need to leave, subtract the time you need to get ready, and that is your alarm. Then subtract the sleep you need: the CDC recommends at least seven hours for adults aged 18 to 60.
| Shift starts | Leave home | Alarm | Asleep by (7 hours) |
|---|---|---|---|
| 5:00am | 4:30am | 3:45am | 8:45pm |
| 6:00am | 5:30am | 4:45am | 9:45pm |
| 7:00am | 6:30am | 5:45am | 10:45pm |
That bedtime is the hard part, and it is not only discipline. The American Academy of Sleep Medicine notes that early morning shifts can be a problem because you have to try to fall asleep before your body is ready. The NHLBI's advice for shift workers includes limiting how often your shifts change, so your body clock can adjust. For the habit side of early mornings, see waking up early without snoozing.
An alarm that gets you up without waking the house
At 4am everyone else is asleep. Choose a mission that is quick, works in the dark, and takes you away from the bed:
- Steps counts 40 steps by default with the iPhone's motion sensor. It works in a pitch-dark room with the phone in your hand or pocket, so you can walk to the kitchen without switching on the bedroom light.
- Math and the other puzzles work on the screen alone, if walking around first is not an option.
- Ring during missions can be switched off per alarm, so the sound stops once you open the mission and only returns if you leave it unfinished.
To be clear about the noise: the alarm itself still rings until you open the mission, whatever you choose.
A backup for shifts you cannot miss
If people depend on you being there (a hospital ward, a bus route, a site that cannot open without you), do not rest a shift on any single alarm, this one included.
- Add a backup alarm in the iPhone Clock app ten minutes after the WakeOps one. Apple says Clock alarms are not affected by the Ring/Silent switch or silent mode.
- On iOS 17.6 to 18, WakeOps alarms are Time Sensitive notifications that make no sound on silent, so keep the ringer on. On iOS 26 and later they are system alarms that ring through silent mode and Focus.
- Charge the phone overnight, and test a near-term alarm after any iOS update. The checklist for an iPhone alarm that doesn't go off covers the settings.
- Rehearse a new mission with Try it now before it is the only thing between you and a 5am start.
Staying up once you are up
Grogginess after waking (sleep inertia) mostly fades within about 30 minutes but is worse after a short night, according to a 2019 review, and early shifts produce exactly those nights. Two things help the alarm hold:
- A still-awake check. After you win, a second alarm titled "Still up?" rings 5, 10 or 15 minutes later, and one round of easy math problems stops it. It catches the sit-on-the-bed-and-drift moment.
- A first task waiting where the mission ends. If Steps takes you to the kitchen, have the coffee set up there the night before.
If you drive to work, take that groggy half hour seriously. The AASM lists accidents related to drowsy driving among the risks of shift work disorder.
Rotating and changing shifts
Give each shift pattern its own alarm, with its own days, time and mission, rather than resetting one alarm every night. Each alarm rings only on its own days.
If you still cannot sleep or cannot adapt to your schedule, the NHLBI suggests talking with your doctor, and the AASM describes shift work disorder, which an accredited sleep center can help with. An alarm app cannot diagnose or treat it.
Common questions
How do I wake up at 4am reliably?
Get to sleep about seven hours earlier, set one alarm you can only stop by doing something, and keep a backup in the Clock app for shifts that matter. The bedtime does more of the work than the alarm.
Will the alarm wake my partner?
It can, because it is an alarm. A dark-room mission like Steps, with Ring during missions switched off, keeps the ringing to the moment it takes you to open the mission.
What is the best mission for a 5am shift?
Something quick that ends away from the bed: Steps to the kitchen, or a short puzzle if you cannot move around. Camera missions need light to see by, so they suit mornings when the lights can go on.
I'm exhausted on early shifts no matter what. What should I do?
Talk to a doctor. Persistent trouble sleeping on a shift schedule can be shift work disorder, which the AASM says a sleep center can help with.
